THE 10-METRIC DAILY SCORING RUBRIC
| Metric | Score 1 (Red Flag – Suffering Present) | Score 5 (Yellow Zone – Suboptimal) | Score 10 (Green Zone – Optimal Longevity) | Primary Role | Action If < 6 (Tomorrow) |
|---|---|---|---|---|---|
| Morning Energy | Woke up feeling “hit by a truck.” Needed 2+ cups of caffeine just to function. Felt heavy, groggy, or disoriented for > 1 hour. | Woke up feeling “okay.” Needed 1 cup of coffee to feel fully alert. No caffeine needed for first 2 hours. | R4 (Scientist) | Automatic “Yellow Light” โ downgrade R2 (Primate) intensity by 30%. |
| Stiffness (AM) | Woke up with joints feeling “rusty” or locked. Stiffness > 6/10. Needed > 15 min of slow movement just to walk normally. | Mild stiffness (4/10) upon waking. Loosened up after 5-10 min of light movement. Noticeable but not limiting. | Zero stiffness (< 2/10). Joints feel “oiled” and ready to move immediately. You feel springy and light on your feet. | R5 (Heir) | Add 15 extra minutes of dynamic mobility (leg swings, cat-cow, hip circles) before any workout. |
| Pain (during day) | Sharp, acute, or persistent pain > 5/10 in any joint, muscle, or tendon. Pain altered your gait, posture, or exercise form. | Mild, dull ache (3-4/10) that is noticeable but does not change your movement patterns. Tolerable and fades with activity. | Zero pain (0/10) during all movementsโwalking, bending, reaching, and exercising. Complete freedom of movement. | R5 (Heir) | If pain > 4/10, VETO all R2 (Primate) work. Only R3 (Sage) and R5 (Heir – mobility only) allowed. |
| Mental Clarity | Brain fog all day. Unable to focus on a single task for > 10 min. Forgetting words or losing train of thought frequently. | Mental clarity is “good” for 2-3 hours post-meal, then dips into fog. Need external stimulation (caffeine, noise) to stay on track. | Crystal-clear focus (8.5+/10) from 8 AM – 12 PM and again from 3 PM – 6 PM. Deep work feels effortless. No “afternoon slump.” | R3 (Sage) | If < 6, check R1 (Architect) โ did you eat enough complex carbs (50g+) with dinner last night? If not, add 40g sweet potato/rice to tonight’s dinner. |
| Mood | Irritable, flat, anxious, or hopeless for most of the day. Snapped at others or felt overwhelmed by small stressors. | Neutral mood. Not happy, not sad. Easily annoyed by delays or interruptions. Lacked resilience to bounce back from setbacks. | Stable, optimistic, and resilient. Handled stressors with calm. Experienced genuine laughter or joy. Felt “at ease” in your own skin. | R3 (Sage) | If < 6, mandatory 10-min breathwork (4-7-8 or box breathing) + 10-min nature walk (no phone, no music) immediately upon waking tomorrow. |
| Hunger Control | Chaotic, urgent hunger (> 8/10) between meals. Felt shaky, irritable, or “hangry.” Could not stop thinking about food. | Mild hunger (5-6/10) that appears 30-60 min before scheduled meals. Manageable with water or distraction. | Zero chaotic hunger. You feel comfortably satiated until your next scheduled meal. No cravings, no urgency, no irritability. | R1 (Architect) | If chaotic hunger > 7/10, increase protein at breakfast by 20g (e.g., add an extra scoop of whey or 3 eggs) tomorrow. |
| Gut Health | Bloating, gas, cramping, or irregularity > 6/10. Stomach feels distended or painful after meals. Visible abdominal swelling. | Mild bloating or gas (3-4/10) after certain meals. Noticeable but not painful or embarrassing. | Zero GI distress (0-1/10). Flat stomach. Regular bowel movement. No gas, no bloating, no heaviness after eating. | R1 (Architect) | If bloating > 4/10, eliminate high-FODMAP foods (onion, garlic, wheat, dairy, beans) for 2 days and add a spore-based probiotic (e.g., Bacillus coagulans) with dinner. |

| Energy Post-Exercise | Felt nauseous, dizzy, headachy, or completely drained after working out. Needed to lie down or nap. Energy < 3/10. | Felt “tired but fine” (5/10). Could go about your day, but felt mentally sluggish or physically heavy for 1-2 hours post-session. | Felt energized, clear-headed, and euphoric (8.5+/10) after exercise. Ready for your next task within 15 minutes. Experienced a “glow” or natural high. | R2 (Primate) | If < 6/10, your intensity was too high. Reduce next session’s RPE (Rate of Perceived Exertion) by 2 points (e.g., from 8/10 to 6/10) or cut volume by 20%. |

TWO CRITICAL RULES FOR USING THIS RUBRIC
| Rule | Explanation |
|---|---|
| The “Suffering Cap” | If ANY of the 10 metrics scores < 4/10 on any given day, your Daily Longevity GPA (average of R1-R5) is automatically capped at 5.0/10โno matter how perfectly you ate or trained. This enforces your mission: “No suffering.” |
| The 3-Day Trend Rule | If any single metric scores < 5/10 for 3 consecutive days, you are mandated to take a full “Sovereign Day” (no R2 Primate work, only R3 Sage + R5 Heir) until that metric recovers above 6/10. This prevents chronic dysfunction from becoming permanent injury. |
WEEKLY INTERPRETATION (Your 10-Metric Heatmap)
At the end of each week, calculate your average score for each of the 10 metrics:
| Weekly Metric Average | Meaning | Action |
|---|---|---|
| 9.0 – 10.0 | Elite. You are biologically decelerating. | Maintain. Reward with extra recovery. |
| 7.0 – 8.9 | Good. You are on track for 100. | No major changes. |
| 5.0 – 6.9 | Yellow Zone. Suffering is accumulating. | Pick the lowest 3 metrics and focus all next week’s actions on them. |
| < 5.0 | Red Zone. You are overreaching. | Emergency Week: Reduce R2 volume by 50%, increase R3 (Sage) by 50%. Cancel all non-essential obligations. |
EXAMPLE: A PERFECT DAY (Score 10 on All Metrics)
| Metric | Score | Why it’s a 10 |
|---|---|---|
| Morning Energy | 10 | Woke before alarm, felt electric. |
| Stiffness (AM) | 10 | Felt like a cat stretchingโzero rust. |
| Pain | 10 | No twinges anywhere. |
| Mental Clarity | 10 | Wrote 4 hours of deep work without distraction. |
| Mood | 10 | Handled a stressful call with calm and humor. |
| Hunger Control | 10 | Forgot to eat because you weren’t hungry until scheduled time. |
| Gut Health | 10 | Flat stomach, perfect digestion. |
| Sleep | 10 | 8.5 hours, 95 min deep sleep. |
| Daytime Sleepiness | 10 | Zero yawns, no caffeine after 10 AM. |
| Energy Post-Exercise | 10 | Finished your Zone 2 ride feeling like you could do it again. |
Daily GPA = 10.0. You just added 0.5 days to your healthspan.
EXAMPLE: A “RED FLAG” DAY (Score 3 on Pain)
| Metric | Score | Why |
|---|---|---|
| Pain | 3 | Sharp twinge in right knee during warm-up. |
| All other metrics | 8-9 | Perfect sleep, mood, energy, etc. |
Daily GPA (R1-R5 average) = 8.6 (if you ignore pain).
BUTโbecause Pain < 4/10, your Daily GPA is capped at 5.0.
Action: You VETO all R2 work tomorrow, do only mobility and breathwork, and book a physical therapy consult. This cap saves you from a meniscus tear at age 70.
THE NEW WEEKLY AVERAGE (Weighted Scoring)
Your final Weekly Longevity GPA is now calculated with subjective metrics built-in:
Weekly GPA = (R1_Architect + R2_Primate + R3_Sage + R4_Scientist + R5_Heir) / 5
But here is the critical rule:
If ANY of your 10 subjective metrics (Stiffness, Pain, Mental Clarity, Mood, Hunger, Gut, Sleep, Sleepiness, Morning Energy, Post-Exercise Energy) scores < 4/10 on any given day, that role’s score for the day is automatically capped at 5/10โno matter how perfectly you executed the workout or diet.
Why? Because suffering is defined as unresolved dysfunction. If you have pain, brain fog, or chaotic hunger, you are suffering. And your mission explicitly says: “No suffering.”
Track these 10 metrics daily for 30 days. You will see clear patterns:
- Low Morning Energy โ always follows low Sleep (R1).
- High Stiffness โ always follows a heavy R2 day without enough R5 prehab.
- Poor Mood โ always follows a blood sugar crash from poor R1 meal timing.
When you connect the dots, you stop treating symptoms and start treating root causes. That is how you architect 100 years of elite performance.
| Role | Score 1 (Red Flag – Suffering Present) | Score 5 (Yellow Zone – Barely Passing) | Score 10 (Green Zone – Biological Deceleration) |
|---|---|---|---|
| R1: The Architect (Nutrition, Sleep Environment, Supplementation) | โข Chaotic hunger all day (hunger > 8/10 between meals). โข Gut bloating/pain/discomfort > 6/10 after meals. โข Slept < 5 hours or woke up > 4 times. โข Forgot 80%+ of supplements. | โข Mild hunger 1 hr before scheduled meals (manageable). โข Gut is “okay” but slightly heavy or gassy (3-4/10). โข Slept 6.0 – 6.5 hours with 2 awakenings. โข Took 60-70% of supplements correctly. | โข Zero chaotic hungerโfully satiated until next scheduled meal. โข Zero GI distress (0-1/10 bloating/gas). โข Slept 8.5+ hours with < 2 awakenings and > 90 min deep sleep. โข 100% supplement compliance with correct co-factors. โข Bedroom: 18ยฐC, pitch black, no EMF/screens 1hr pre-bed. |
| R2: The Primate (Exercise Execution – Zone 2, Strength, Mobility) | โข Trained through sharp pain (> 6/10). โข Post-exercise energy = 2/10 (nausea, headache, or need to lie down). โข Ignored HRV/Traffic Light and did high-intensity on a Red morning. โข Joint ache or dizziness post-session. | โข Completed the session but cut it 15 min short. โข Post-exercise energy = 5/10 (“tired but fine,” sluggish for 2 hrs after). โข Form was “good enough” but not crisp. โข Heart rate drifted into Zone 3 when it should have been Zone 2. | โข Executed the exact prescribed session (duration + zone/intensity). โข Post-exercise energy = 8.5+/10โfeel energized, clear-headed, and ready for next task within 15 min. โข Bar speed > 0.8 m/s on strength work; HR drift < 5% on Zone 2. โข Stopped immediately the moment form deteriorated. Walked out feeling buzzed, not destroyed. |
| R3: The Sage (Nervous System, Stress, Mental Clarity, Mood, Sleepiness) | โข Mental clarity < 4/10 (brain fog, can’t focus > 10 min). โข Mood < 4/10 (irritable, flat, or anxious all day). โข Daytime sleepiness > 7/10 (fighting yawns constantly, need naps). โข Did zero breathwork/meditation; spent > 2 hrs on news/social media. | โข Mental clarity = 6/10 (good for 3 hrs post-meal, then dips). โข Mood = 6/10 (neutral, but easily annoyed by stressors). โข Daytime sleepiness = 5/10 (mild afternoon slump around 3 PM). โข Did 5 min of deep breathing once; had one positive social interaction. | โข Crystal-clear focus (8.5+/10) from 8 AM – 12 PM and 3 PM – 6 PM. โข Mood = 8.5+/10 (stable, optimistic, resilient to annoyances). โข Zero daytime sleepiness (< 2/10)โalert without caffeine after 2 PM. โข Completed 20 min meditation + 3 min 4-7-8 breathing before every meal + 10 min nature exposure + genuine laughter with a loved one. |
| R4: The Scientist (Data Tracking, HRV, CGM, Readiness, Morning Energy) | โข Morning energy = 2/10 (felt “hit by a truck”). โข Did NOT check HRV, sleep data, or CGM. โข Trained hard anyway despite clear Red Light data. โข Made zero adjustments to the weekly plan based on trends. | โข Morning energy = 6/10 (awake but not refreshed). โข Checked HRV and sleep score but ignored them because you didn’t want to skip your favorite workout. โข Trained at 80% intensity on a Yellow day. | โข Morning energy = 8.5+/10 (woke up before alarm, feeling refreshed). โข Checked overnight HRV, sleep stages, and fasting glucose upon waking. โข Honestly applied the Traffic Light Ruleโdowngraded or upgraded the session based on data, without guilt. โข Logged all data with a 1-sentence “why” note. |
| R5: The Heir (Tendon Health, Bone Density, Stiffness, Pain, Prehab) | โข Morning stiffness > 6/10 in a joint (knee, hip, shoulder). โข Acute pain > 5/10 during warm-up or movement. โข Ignored the pain and trained through it anyway. โข Did zero mobility/prehab work all day. | โข Morning stiffness = 4/10 (loosened up after 10 min of movement). โข Pain = 3/10 (mild, tolerable, no sharp twinges). โข Did 10 min of light stretching post-workout but skipped dedicated eccentric loading session. | โข Zero morning stiffness (< 2/10โjust “age-appropriate” tightness). โข Zero pain (0/10) during any movement or exercise. โข Completed 30-45 min dedicated mobility + eccentric tendon loading (slow negatives). โข CRITICAL: If pain > 4/10 appeared mid-session, stopped immediately and swapped to an alternativeโand felt proud of that veto, not guilty. |
How to Use This Table Daily
- At 9:00 PM, run through each row.
- Assign the score (1, 5, or 10โor any number in between if you are between definitions, e.g., a 7 or 8).
- Calculate your Daily Longevity GPA = (R1 + R2 + R3 + R4 + R5) / 5.
| Weekly Average GPA | Action Required |
|---|---|
| 9.0 – 10.0 | Unicorn Week. Maintain exactly this load. Reward with extra sauna/massage. |
| 7.0 – 8.9 | Solid. Tighten the lowest-scoring role next week. |
| 5.0 – 6.9 | Yellow Alert. Reduce R2 (Primate) volume by 20% next week; increase R3 (Sage) by 20%. |
| < 5.0 | Red Emergency. Take 2 full rest days (no R2). Only R3, R4, and R5 allowed. Cancel all non-essential obligations. |
The “Non-Negotiable Cap” Rule
To enforce your “No Suffering” mission:
If ANY of your subjective metrics (Stiffness, Pain, Mental Clarity, Mood, Hunger, Gut, Sleep, Sleepiness, Morning Energy, Post-Exercise Energy) scores < 4/10 on that day, that Role’s score is automatically capped at 5/10โeven if you executed the workout or diet perfectly.
Example: You eat perfectly (R1 = 10) and train perfectly (R2 = 10), but you wake up with knee pain (stiffness = 6/10) and ignore it.
- Your R5 (Heir) score is capped at 5/10 because you violated the “no pain” rule.
- Your Daily GPA drops from a 10 to an 8.0, forcing you to address the root cause tomorrow.
